Pause-Drill & Ratio Calibration Warm-Up

Before starting the first 10-minute ladder, use pause drills to establish a clean separation between handle speed away from the body and slide travel up the recovery.

Min 0:00 – 4:00

Bodies-Over Pause Drill

Row easy at 18 SPM with a 2-second pause at bodies-over (arms away, torso hinged at 11 o'clock) every fifth stroke.

Min 4:00 – 7:00

Blind Rate Feel Calibration

Alternate 10 strokes with eyes closed at 20 SPM (3.00s/stroke) and 10 strokes verifying your live SPM reading.

Min 7:00 – 10:00

3 × 15-Stroke Step Rehearsals

Row 5 strokes @ 20 → 5 strokes @ 22 → 5 strokes @ 24 SPM, holding identical leg drive speed while quickening hands away.

Rowing Machine (Erg)

How to row it on the Ergometer

  • Program your monitor as 3 × 10:00 intervals with 3:00 rest, and set split length to 1:00 so you can verify your exact rate and pace across each 4' / 3' / 2' / 1' step.
  • Aim for zero rate drift: when the step calls for 22 SPM, hold 22.0—not 21 or 23.
  • During Ladder 3, cover the SPM corner of the monitor for the first 30 seconds of each step and test whether your internal clock lands on the exact target cadence.
On the Water

How to run it on the Water

  • One of the highest-return crew synchronization sessions in rowing: call 'Hands quicker, wheels slower' on every +2 SPM shift.
  • In eights and fours, coxswains should announce the 3-stroke average from Strokes Per Minute 15 seconds into each new step.
  • If the hull checks at the catch when moving to 24 or 26 SPM, insert 5 strokes of quarter-slide pause before resuming full pressure.

Technical Diagnostics

Common Rhythm Faults & How to Fix Them

Rate jumps directly from 20 SPM to 24 SPM on the 4:00 transition

Pulling Yourself Up the Slide with the Hip Flexors

Rowers try to raise the rate by rushing the final half of the slide into frontstops rather than cycling the hands and body away cleanly at the finish.

Coaching Call / Fix

“Keep the wheels rolling at the exact same speed over the last third of the slide; earn the 0.27-second reduction in cycle time by releasing the hands cleanly around the back turn.”

Split barely improves (less than 0.5s) when moving from 22 to 24 SPM

Shortening Layback or Missing the First 10 cm of Leg Drive

To hit the higher rate target, the rower cuts the finish short or opens the back early before the heels are anchored.

Coaching Call / Fix

“Audit drive length on the erg (or puddle spacing on the water). Every +2 SPM step should reduce your /500m split by roughly 1.5 to 2.0 seconds if connection stays horizontal.”

Crew timing breaks apart during the final 1-minute step at 26 SPM

Uneven Finish Tap-Down Across Seats

Under higher cardiovascular load in minute 10, bow-four athletes linger at the chest while stern pair rushes away.

Coaching Call / Fix

“Call 'Tap and float together for three' entering the 9:00 mark so all blades extract and clear the water on a single rhythmic beat.”

Why the 4’ / 3’ / 2’ / 1’ Ladder Fixes “Slide Rush”

Nearly every technical breakdown at higher stroke rates begins with the same misconception: rowers believe that rowing at a higher rate means moving faster up the slide into the catch. On the water, accelerating 700+ kg of crew weight toward the stern stops the hull dead at frontstops—a fault coaches call checking the boat.

The 3 × 10-Minute Stroke Rate Control Ladder eliminates slide rush by forcing you to execute three repeated ascents from 20 SPM to 26 SPM while decreasing the duration of each step (4 minutes → 3 minutes → 2 minutes → 1 minute). Because you return to 20 SPM at the start of every ladder, your nervous system repeatedly contrasts a spacious, patient recovery against crisp, controlled transitions.

Stroke Cycle Timing Across the Four Steps

When you step up by +2 SPM, the total stroke cycle shrinks by roughly 0.23 to 0.27 seconds. Watch where that time comes from when your drive speed stays constant:

StepDurationTarget SPMTotal Cycle (60 / SPM)Drive TimeRecovery TimeRecovery : Drive Ratio3-Stroke Watch Check
Step 1 (4:00)Min 0–420 SPM3.00 sec1.00 sec2.00 sec2.00 : 19.00 sec
Step 2 (3:00)Min 4–722 SPM2.73 sec0.98 sec1.75 sec1.79 : 18.18 sec
Step 3 (2:00)Min 7–924 SPM2.50 sec0.95 sec1.55 sec1.63 : 17.50 sec
Step 4 (1:00)Min 9–1026 SPM2.31 sec0.92 sec1.39 sec1.51 : 16.92 sec

Notice that even at 26 SPM, your recovery takes 1.39 seconds—still 50% longer than the drive phase. Every step up in rate should feel like removing the microscopic pause at the finish and letting the hands swing the torso forward slightly sooner, while the seat wheels decelerate smoothly into the last quarter of the slide.

Step-by-Step Execution Guide

  1. Minutes 0:00–4:00 (20 SPM — Groove the Ratio): Establish long, clean length. Feel the boat run underneath your seat while your arms and torso swing over before the knees break.
  2. Minutes 4:00–7:00 (22 SPM — Crisp Hands Away): On the transition stroke at 4:00, do not pull harder with the arms—simply release the handle 0.15 seconds faster off the ribs. Your /500m split should drop by 1.5 to 2.0 seconds automatically.
  3. Minutes 7:00–9:00 (24 SPM — Dynamic Front Turn): Keep the shins arriving at vertical right as the blade enters the water (or right as the flywheel catches on the erg). Avoid lunging with the shoulders at the catch.
  4. Minutes 9:00–10:00 (26 SPM — Controlled Tempo Cap): Hold your composure for the final 60 seconds. Audit your Distance Per Stroke (DPS) in the log sheet—if your DPS drops by more than 0.6 meters from the 24 SPM step, you are rushing the slide instead of holding horizontal leg connection.

Stroke Rate Control Ladder FAQs

Questions? Contact support

Why are the steps decreasing in duration (4', 3', 2', 1')?
Spending 4 minutes at 20 SPM establishes deep technical groove and slide ratio first, so that as you step up into shorter, higher-rate blocks (3' @ 22, 2' @ 24, 1' @ 26), you carry that relaxed recovery mechanics into the faster cadence.
What should happen to my split on each +2 SPM step?
If your force application per stroke stays constant, each +2 SPM step should naturally drop your /500m split by 1.5 to 2.0 seconds without feeling like you are pulling harder.
How can I use this workout to train internal rate feel without looking at a screen?
In Ladder 3, have the coxswain or training partner cover your rate display for the first 30 seconds of each step after the transition call, then uncover it to verify whether your internal clock landed within ±0.5 SPM of the target.
Can we change the ladder rates for masters or dragon boat crews?
Yes. Masters scullers often run 18 → 20 → 22 → 24 SPM, while dragon boat crews can run the exact same 4' / 3' / 2' / 1' structure at 56 → 60 → 64 → 68 SPM.
